To make this plan blood-sugar-friendly, we mapped out a high-fiber, high-protein routine and spread out the days carbohydrates fairly evenly between meals, all of which are strategies that help promote more stable blood sugar.1 2 Because people with type 2 diabetes are twice as likely to be diagnosed with heart disease, we capped saturated fat at 14 grams per day to help promote heart health.3 4 This easy blood sugar-friendly meal plan includes three different calorie levels to choose from and can work for most people, whether they currently have type 2 diabetes or are looking to reduce their risk.

Other Tips for Healthy Blood Sugar Levels

  • Eat Plenty of Fiber: Fiber is a type of indigestible carbohydrate with ample benefits, including better heart and gut health, more regular digestion, weight loss, improved satiety and lower blood sugar.1 Research shows that a high-fiber diet is linked to improved blood sugar management and weight loss as well as a decrease in mortality and health complications caused by type 2 diabetes.8
  • Include Protein at Meals: Aiming to pair protein with carbs can help reduce the blood sugar rise after a meal or snack.2 In this plan, you’ll see we avoid eating foods rich in carbs, like fruit, by themselves and instead ensure they are paired with a protein source, like nuts, nut butters, yogurt or kefir. 
  • Be Physically Active: The American Diabetes Association recommends a weekly goal of 150 minutes a week of moderate-intensity exercise, such as a brisk walk, to help manage diabetes.9 While this is a great goal to aim for, don’t discount the impact of small bursts of movement too. Research shows that a quick 10-minute walk immediately after eating a meal can significantly improve blood sugar levels and lessen the post-meal blood sugar rise.10
  • Limit Sugary Beverages: Research continuously shows a strong link between high consumption of sugar-sweetened beverages and an increased risk of developing type 2 diabetes.11 When trying to improve blood sugar levels, prioritizing sugar-free drinks, such as water, unsweetened tea and sparkling water can be an effective strategy. 
  • Get Adequate Sleep: Regularly getting inadequate sleep is associated with an increased risk of developing type 2 diabetes and obesity.12 In fact, research links a one hour decrease in sleep duration with a 3% increased prevalence of type 2 diabetes and an 8% increased prevalence in obesity.12 Researchers recommend aiming for at least 7 to 8 hours of quality sleep per night to help reduce risk.12
